30-minute, No Equipment, Full Body Workout

Sometimes you just need a straightforward workout than can be done quickly without any equipment and this one is a great one. 

30-Minute Bodyweight Strength Workout

Here's the Deal: 

Complete 3 rounds of each circuit by doing each move for 45 seconds. Feel free to take short breaks in between exercises. 

Here's the Work:

Circuit 1: Lower Body Focus

  1. Squats – Regular bodyweight squats, go deep.

  2. Glute Bridges – On your back, drive hips up.

  3. Bulgarian Split Squats (Right Leg) – Rear foot elevated on chair or step.

  4. Bulgarian Split Squats (Left Leg)

  5. Wall Sit – Hold squat position against a wall.

Circuit 2: Upper Body Focus

  1. Push-Ups – Modify on knees if needed.

  2. Superman Hold – Lay on stomach, lift arms and legs.

  3. Triceps Dips (on chair or low surface)

  4. Pike Push-Ups – For shoulders.

  5. Plank Shoulder Taps – In high plank, touch opposite shoulders.

Circuit 3: Core & Full Body

  1. Plank to Push-Up – From forearm plank to push-up position and back.

  2. Leg Raises – Lie on back, lift legs up and down.

  3. Bicycle Crunches – Elbow to opposite knee.

  4. Bodyweight Reverse Lunge to Knee Drive (Right)

  5. Bodyweight Reverse Lunge to Knee Drive (Left)

Why you should walk outside...even when it's cold.

Walking outside is one of the simplest ways to get exercise in our daily lives. It's free, you don't have to go to a gym or use equipment, it's easy on the joints and helps improve bone density. Outdoor walking can increase bone density, improve cardiovascular health and even stabilize blood sugar. But what about when it's cold? Ah...well...the benefit can be even greater!

Here are 3 great reasons to bundle up and make winter walking part of your routine.*

1. Walking outside in general can be great mood boost, but during the colder months, it can help with seasonal affective disorder (SAD).

2. Because there is less stress on the heart from heat, walking in the cold air can lower blood pressure and increase the efficiency of your workout.

3. Studies have shown that when working out in cold air, the body can more easily burn fat. 

So, get out there in the colder temps and get your steps in!

Favorite Summer-into-Fall Salad


This dish is summer perfection. Follow the recipe exactly or add/delete what you want to make it your perfect light and yummy dream-salad! 

 What you need: 

...for the salad

  • 2 chicken breasts
  • 1 bag of mixed greens (I like to chop mine up)
  • 1 head of romaine lettuce, chopped
  • 2 mini cucumbers, chopped
  • 1/4 red onion, chopped
  • 1/4 cup goat cheese or feta
  • 1/4 cup roasted, salted pistachios
  • other tasty additions: diced tomatoes, avocado, croutons, etc.

...for the dressing

  • 3 tablespoons lemon juice (or juice from one lemon)
  • 2 teaspoons honey
  • 2 teaspoons dijon mustard
  • 6 tablespoons avocado oil (you can use olive oil as well)
  • 1/2 teaspoon salt
  • 1/2 teaspoon pepper

What you do: 

  1. Salt and pepper the chicken (or marinated it in a couple tablespoons of dressing) and grill until done. Let rest for 10 minutes and chop into cubes. 
  2. While the chicken is grilling, chop and/or prepare your salad ingredients.
  3. Mix salad ingredients together, pour salad dressing on and top with the grilled chicken.

January Jump-Start Wellness Challenge 2024!


 As 2023 winds down, many of us reflect on the year that just passed and look forward to the year ahead. Happy New Year! It's time to grab a deck of cards and sweat!

 Want a little something different for your first workout of 2024? Grab a deck of cards and breathe, burn and sweat through this "fun" workout. It's a love/hate type of a workout but I always feel fantastic after it's finished. 

Here's the deal:
(haha...get it...deal...like dealing cards...ugh):

2-10 Spades=Push ups
2-10 Diamonds=Jump Squats
2-10 Clubs=Lunges (each leg!!)
2-10 Hearts=Sit ups
Any Ace=1 minute plank
Any Royal=4 burpees
Jokers=1 minute wall sits!

Here's the work:

Shuffle that deck and get to work. Whatever card you pull, do the number of reps the card indicates of the exercise matching the suit. 

It took me about 30 minutes to work my way through the deck...yup...all 54 cards (including the two jokers).

Overwhelmed this Holiday Season? Just Breathe.

It's the most wonderful time of the year...right?! I mean, there are a million amazing, special, cozy and unique things/traditions/bustle that happens this time of year, but it can also be a time of great stress. 

If you're feeling overwhelmed, stressed, disappointed, sad or any other emotion that is challenging, taking a few intentional breathes might be able to help navigate through those feelings to a better place. 

Years ago, I ran across an article by Dr. Andrew Weil that was all about breathing exercises. The one that stuck out most to me was what he termed "a natural tranquilizer for the nervous system." A tranquilizer sounds pretty darn good to me when feeling overwhelmed, anxious or stressed. Especially, one that doesn't have any side effects and that I can "take" anywhere, anytime....because, you know, it's just breathing :)


This relaxation breathing has three simple steps:

  1. Inhale for 4 counts
  2. Hold the breath for 7 counts
  3. Exhale for 8 counts
It's soooo simple, but it really packs a punch...to stress, that is!

Next time you feel triggered, stressed, anxious, or your mind is too busy to sleep, try a few rounds of this...let me know how it goes!

The first day you only do Day One, the second day, complete Day One and Two, the third day finish Day One, Two and Three, and so on.

 

Here’s the Work:

Day One: 1 set of 100 jumping jacks

Day Two: 2 one-minute planks

Day Three: 3 sets of 10 lunges

Day Four: 4 sets of 30 second jump rope

Day Five: 5 burpees

Day Six: 6 sit ups

Day Seven: 7 push ups

Day Eight: 8 calf raises

Day Nine: 9 super low squats

Day Ten: 10 jump squats

Day Eleven: 11 triceps dips

Day Twelve: 12 mountain climbers

Protein Pizza Bowl!

 

Need a quick meal that tastes like a pizza but has over 30 grams of protein per serving?! This is a super easy naturally gluten-free dish that can easily be dairy-free as well if that's your thing. In my house, we frequently have "make-your-own-pizza" night and though pizza is great every once in a while, when you're trying to up your protein and nutrients, this Protein Pizza Bowl is the way to go. 

What you need:

  • 1 serving chickpea pasta (you can also use red lentil pasta)...easy to find in any groccery store
  • 1/2 cup pizza sauce (lower the sugar in it the better)
  • Tons of chopped veggies (my favorites are peppers, onions and mushrooms)
  • 1 serving (about 16 slices) turkey pepperoni
  • Sprinkle of cheese of your choice (my favorite is the cashew mozzarella from Trader Joe's)
What you do:
  1. Preheat oven to 350 degrees
  2. Cook the pasta according to the directions on package
  3. Toss cooked pasta with most of the pizza sauce
  4. Put saucy pasta in oven-safe bowl
  5. Top with veggies and pepperoni
  6. Drizzle remaining sauce all over
  7. Sprinkle with cheese
  8. Bake for 30 minutes
That's it...super easy and even better yet, it's a simple thing to do on family pizza night and still make your nutrition goals!

Have THIS at your next brunch...

 Brunch can be a bit tricky and sometime heavy on the food that is delicious, but might make us a bit lethargic for the rest of the day. Here are two ideas to have at every brunch so that you can enjoy a bit of everything while also ensuring you get enough vitamins and fiber to keep you feeling great!

Here is what I'm bringing for Easter Brunch this year: 

Make-your-own Parfait Bar

(great for adults and kids alike!)

What you need: 

  • Yogurt (dairy-free and regular if you need the option)
    • BONUS: make it lower sugar, higher protein Greek yogurt to stay fuller longer!
  • Berries (think blueberries, strawberries, raspberries, blackberries, etc.)
  • Granola (I grabbed a few bags of gluten-free granola as an option)
  • Clear glass or plastic cup (they will look so fun and pretty)

What you do:

  1. Put it all out with serving utensils and let people make their own (easy for you, fun for them!)
Veggie and Hummus Plate

(This is my go-to addition to any meal or occasion-super easy if you get the "mini" versions of veggies)

What you need: 

  • Hummus (just put it in your own bowl to make it look like you put a bit of effort into it)
  • Baby carrots
  • Baby zucchini
  • Mini cucumbers
  • Bite-sized peppers
  • Tiny tomatoes
What you do:

  1. Put them on a plate around your bowl of hummus...it looks pretty and yummy and you'll have all the veggies you need!

30-Minute Chicken Curry



This dish has become one of our favorites in our home; everyone eats it, everyone likes it. I can't say enough about how easy and flavorful this simple chicken curry dish is. Serve it over cauliflower rice and it has all the protein, fat and carbs you need for a balanced and filling meal. 


What you need:

  • 2 TBSP yellow curry
  • 2 tsp garam masala
  • cayenne pepper to taste (or leave it out for "mild")*
  • 1.5 lbs of chicken breast or chicken thighs, cut into bite sized pieces
  • 1 tsp salt
  • 1 can light coconut milk
  • 2 TBSP oil of choice (I like olive or avocado)
  • 1 medium onion, finely chopped
  • 1 TBSP minced garlic (or 2 cloves garlic)
  • 1 TBSP minced ginger
  • 1/2 lemon, juiced (or 1 TBSP)
  • 1/2 cup chicken stock
  • 1 TBSP cornstarch
  • 1 TBSP cold water
  • Cilantro for garnish
What you do:
  1. Put chicken pieces in a bowl and sprinkle in salt and 1/2 the other spices, stir to cover
  2. Dump can of coconut milk onto chicken and set aside
  3. Heat oil in large saucepan a couple minutes and add onion and the rest of the spices
  4. Stir onion until it softens (5 minutes or so)
  5. Add in garlic and ginger and stir together until it smells delicious (or about 1 minute)
  6. Wisk together corn starch and water until smooth 
  7. Dump everything into onion/spice/garlic/ginger mixture and stir
  8. Bring to boil and then reduce heat to slow simmer
  9. Check the chicken after about 7 minutes to see if cooked through, if so, you're done!
  10. Sprinkle with cilantro if you'd like and serve over cauliflower rice (or regular or jasmine rice)
Enjoy!

*I like mine a bit spicy but my family likes it super mild, so I add a pinch or so of cayenne pepper to mine after I serve it.

At-Home Workout Progression



If you're wanting to get stronger, leaner and fitter, it's super important to "progress" your workouts. That just means that you change and sometimes intensify the exercises you do so that our bodies don't adapt and get used to what we are doing and therefore don't build muscle or get stronger. Completing the same exact movement with the same exact weight will cause us to plateau; our bodies are smart and they will stop responding and changing without variety.  

So when should you progress a movement? When you feel like the beginning exercise has become easy or just not as challenging-listen to your body. 

Check out this workout you can do at-home or in a gym or on vacation or anywhere you want...all complete with progressions :) 

Here's the Deal: 

Warm up for 5 minutes with a quick walk. Do each exercise for a total of 20 seconds, then progress to 25 seconds and then to 30 seconds as you get stronger.  Repeat the list 6 times through. Even at the 30 second time, it will take you less than 30 minutes to complete. 

Here's the work:

Warm up

1. Stand ups from a chair or couch

    --body weight air squats

        ---squat with weight held at your chest

2. Right side static lunge

    --right side step-back lunge

        --right side step-forward lunge

3. Left side static lunge

    --left side step-back lunge

        --left side step-forward lunge

4. Good mornings (bodyweight only)

    --deadlift with weight

        --single alternating deadlifts with weight

5. Push ups on all fours

    --push ups on knees

        --push ups on toes

6. Back extension with hands by hips

    --back extensions with arms in "goal post"

        --back extensions with arms overhead

7. Crunches with knees bent and feet on floor

    --curnches with legs up and knees bent

        --crunches with legs straight up in the air

8. Plank on knees and forearms

    --plank on toes and forearms

         --plank on toes and hands

Warm and Cozy Clean Chicken Corn Chowder


I made this on Christmas day for a family gathering, and it was a hit-warm, cozy, filling, flavorful and healthy-it's the perfect cold-weather meal! 


What you need: 

  • 1 lb cooked and chopped chicken thighs* or shredded rotisserie chicken 
  • 1 red bell peppers, chopped
  • 1 medium yellow onion, chopped
  • 1 can corn
  • 1 small can green chilis
  • 1 stalk celery, chopped
  • 2 baking potatoes, peeled and chopped
  • 1 jalapeño, chopped
  • 1 tbsp minced garlic 
  • 3 cups far free chicken stock
  • 1/2 tsp chili powder
  • 1/2 tsp cumin 
  • 1 tbsp corn starch
  • 1 cup milk of choice (I like coconut milk for this)
  • Fresh cilantro 
  • Salt and pepper to taste

What you do; 
  1. Put chicken, peppers, onions, corn, chilis, garlic, chicken stock, and tabasco in a crock pot and cook on low all day or on high for 3-4 hours.
  2. 30 minutes before serving, whisk together milk and corn starch until smooth and stir into crockpot
  3. Chop cilantro and stir in right before serving
That's it! :) 

If you want to be "extra" and like your soups a bit on the thicker, stew-side, before serving, when you do the cornstarch and milk-of-choice deal, put a cup of the soup (with everything in it) into a blender and whip...add it back in-trust me...it's a good step!

Enjoy!

*do the chicken thighs in advance and freeze if more than a day before you do the soup. 3 hours in the crockpot on high-that's it!

Eat MORE Veggies in 2023





We know that balanced eating includes eating lots of fresh veggies. But sometimes just because we know something, doesn’t make it easy to do.
 In fact, according to the CDC, only 1 in 10 Americans get the recommended veg in their mouth every day.  What's the recommended amount, you might ask? Well, friend, it's 5 (or more) servings a day.

Why eat your veggies? For many, many, many reasons, but here are a few compelling reasons for loading up your plate and snack drawer with things that grow in the ground.

  • Vegetables contain essential vitamins and minerals that our bodies need to operate. Plus, they are a great source of fiber! Studies show that those who eat a diet rich in fresh produce have a lower incidence of disease such as cancer, cardiovascular issues, diabetes and stroke.
  • Eating fresh veggies can help you control your weight. Vegetables are naturally low in calories, rich in nutrients and most are virtually fat free. So...eat them first thing at a meal to eat less calories and more of the good stuff overall.
  • Eating veggies will make you feel good. When you eat whole foods (unprocessed food), your body responds well, your skin glows and your systems work like they should.

5 servings of vegetables might seem like a hard pill to swallow or get into your schedule. But it’s actually very easy if you make sure to have a serving at every meal and snack. Here are a few simple ways to get your daily quota without blinking an eye. (Also...can you tell that I'm obsessed super versatile cauliflower rice? :) )

  • Breakfast: 
    • Throw some peppers, zucchini and broccoli in your morning omelet
    • Scramble eggs with cooked cauliflower rice (1/2 cup in the microwave for 2 minutes)-it gives them bulk and doesn't add flavor
    • Make a tasty smoothie with a bunch of baby spinach and kale, your favorite fruit and unsweetened almond milk (you won’t even be able to taste the greens…I promise)
  • Lunch: 
    • Top your sandwich with actual veggies (forget the sad piece of lettuce and tiny sliced tomatoes…they don’t count). Add cucumbers, peppers, spinach, mushrooms, etc.
    • Hit the salad bar and load up with all colors of pre-cut vegetables including dark leafy greens, tomatoes, carrots, turnips, peas, cabbage, you get the picture…lots of veggies. 
    • Make soup! And make it creamy by adding in cauliflower rice whipped in the blender with your preferred milk choice (here's an example recipe)
  • Dinner:
    • Load your spaghetti sauce (or any sauce for that matter) with tons of veggies. My favorites are broccoli, zucchini, onions, and mushrooms...and cauliflower rice.
    • Make stir fry with lean meat and lots of veggies such as cabbage, carrots, broccoli, snow peas, mushrooms and celery...over a bed of cauliflower rice mixed with brown rice.
    • Steam, sauté, roast or air-fry your favorite veggie and have it on the side…have lots on the side…so much so that it looks like it’s the main course
    • Eat a side salad before dinner to eat less
    • Make an old school vegetable soup with lots of chunky veggies-frozen count too!
  • Snacks:
    • When you go to the salad bar for a salad, get lots of pre-cut veggies to munch on when you get hungry
    • Make sure to have cut up carrots, broccoli, peppers, celery, jicama, etc for crunching and dipping in protein packed dips like hummus.
    • Celery with natural peanut butter
    • Steam a bag of veggies (frozen veggies are just like fresh…as long as they aren’t in sauce)
    • Get a pre-cut veggie tray and eat off of it (often)
What looks like a serving or half cup? Besides the obvious measuring techniques, keep these easy to remember tips close at hand:

  • 5 broccoli florets
  • 6 baby carrots
  • 1 large handful of raw greens (spinach, kale, lettuce, cabbage, etc.)
  • 1 large stalk of celery
  • 7 circle slices of zucchini or yellow squash
  • 6 bell pepper strips
  • 1/2 cup riced cauliflower

Keep Warm While Working Out in the Cold

It’s winter in the Midwest, so that means fair weather one day and then cold fronts the next. Don’t get caught in the frigid temps without knowing how to workout safely in the cold. Outdoor lovers, just follow a few simple tips.

  • Cover Up: When we are cold, our body focuses most of its heating effort to the core to protect our heart and other organs. Therefore, make sure to cover up your extremities (arms and legs, hands and feet as well as your head/ears).
  • Choose layers: Our bodies generate a great deal of heat when we exercise…enough to make it feel as much as 30 degrees warmer that the actual temperature, so dress in layers when exercising outside; you can always take off clothing as you start to heat up and put layers back on if needed. Wear fabric that is a synthetic moister wicking material as your first layer then proceed with cotton or fleece layers as well as a waterproof layer if it is snowing or raining. For those with asthma or working out in temperatures below freezing (sub 32 degrees), cover your mouth with a scarf or mask...we have plenty of those, right?
  • Keep hydrated: Even if you don’t feel thirsty or sweaty, you need to drink lots of water. The recommended amounts are the same for cold weather as they are for hot weather: 8 oz of water before the workout, 4 oz every 15 minutes of activity and 8 oz post workout. You can still get dehydrated in the cold so drink up.
  • Check the weather: Before you venture out on your walk, run, hike, etc. make sure that the conditions in your area are safe. Snowstorms, icy conditions, hail and driving rain are not appropriate weather in which to exercise.

BE ALERT: Can you recognize hypothermia?

Hypothermia occurs when the core body temperature falls below 95 degrees. This is a serious condition which can cause irregular heartbeat and even death if not treated immediately. If you’re working out outdoors in the cold, watch for these signs of hypothermia.

  • Excessive shivering
  • Drowsiness
  • Confusion
  • Slurred speech
  • Exhaustion

Get medical help immediately if you feel these indicators or think you or someone you know might be suffering from hypothermia.

Your Next 25-Minute Weight Training Workout

This 25-minute workout hit the spot this past Sunnday morning...so I thought I'd share. (Just ignore the leaves that snuck into my garage-haha.) It gets every muscle group in the body, is quick and effective. Grab the heaviest dumbbells you can for each exercise. Want to know why you should be lifting heavier weights? I'll give you 6 good reasons

It's a timed workout with 35 seconds set aside for each exercise-you can easily get in 10-12 reps per set-choose your weight accordingly.

Here's the Deal

Warm up for a few minutes and then each exercise for 35 seconds before moving on to the next in the list. Minimize break time to get a bit of a cardio pop too! Go through the list 4 times total and cool down/stretch however you would like. I've also included links to photos of the exercise if you need it.

6 Excellent Reasons to Lift Weights


No disrespect to cardio ...it's just sometimes good to lift some weight. In fact, everyone can benefit from lifting heavier weight (unless there is a medical condition preventing safe lifting!) Not only does lifting weights make you stronger it does all of these things for us as well (and yes...you too, ladies!).


Benefits of lifting weights:

  1. You get stronger (duh)....and achieve defined muscles
  2. You raise your metabolic rate for up to 16 hours-that means you continue to burn calories well after you've finished your workout (cardio can't say that)
  3. You burn almost exclusively fat-yep, you read that right-just fat
  4. You prevent injury by strengthening all the muscles around joints and such
  5. You increase flexibility and mobility (when you lift with a full range of motion-that means all the way up and down in the movement)
  6. You increase bone density (stay away osteoporosis)

Crockpot Creamy White Chicken Chili

It's getting chili out there and that means that it's SOUP TIME! Yay! I love a good, filling, hearty soup and this one is exactly that. Loaded with protein and warmth, it's my new weeknight soup (and then for lunch days after as it reheats beautifully.

 

E. H. Fitness Crockpot Creamy White Chicken Chili

What you need:

  • 1 small white onion, diced
  • 1 heaping TBSP minced garlic (about 3 cloves-worth)
  • 1 red, orange or yellow bell pepper, diced
  • 1 cup (the smaller can) of diced green chilis
  • 2 skinless, boneless chicken breasts
  • 1 cup frozen or canned corn
  • 1 can white beans (great northern or cannellini beans)
  • 4 cups chicken broth
  • 1 tsp cumin
  • 1 tsp oregano
  • 1 tsp chili powder
  • 1 tsp paprika
  • 1 tsp salt (or more or less to taste)
  • 1 tsp ground black pepper
  • a shake or 2 of cayenne pepper
  • 1 tsp lime juice (a squeeze of a lime)
  • 1 cup unsweetened almond, coconut, cashew, etc. milk OR if you want to make it creamy without more liquid, blending another cup of white beans in a blender until smooth with a bit of the broth works perfectly)
What you do:
  1. Put chicken breasts in the crockpot and top with all the other ingredients (minus milk or pureed beans)
  2. Give it a good stir
  3. Set on low for 8-10 hours or high for 4-6 hours
  4. About 30 minutes before serving, grab the chicken and shred it (this should take less than a minute since it should just fall apart)
  5. Add the milk or pureed beans
  6. Serve and enjoy!
